If you are new to HYROX, the best training plan is one that builds fitness step by step without overwhelming your body. A beginner HYROX program should focus on running, basic strength, movement skills, and recovery. The goal is not perfection. The goal is to build a strong base so you can finish confidently.
Beginner HYROX weekly schedule
Day 1: Easy run + core
- 20–30 minutes easy running or brisk incline walking
- 10–15 minutes of core work
- Focus on building aerobic endurance
Day 2: Strength training
- Squat pattern, hinge pattern, push, pull, carry
- Keep weights moderate and movement clean
- Example: goblet squat, Romanian deadlift, push-up, row, farmer carry
Day 3: Recovery or light mobility
- Walking, stretching, mobility, or yoga
- Keep the body fresh and reduce soreness
Day 4: HYROX circuit practice
- Combine short runs with simple stations
- Example: 500m run + lunges + burpees + ski erg or row
- Keep intensity moderate and focus on technique
Day 5: Rest or active recovery
- Light movement only if needed
- Prioritize sleep and hydration
Day 6: Longer cardio session
- 30–45 minutes steady run, row, bike, or mixed cardio
- Build endurance and pacing
Day 7: Strength + skill work
- Practice sled-style leg drive, wall balls, lunges, and carries
- Keep the session controlled and not too exhausting
Beginner training tips
- Start with 3–4 sessions per week if you are brand new.
- Do not try to train at race pace every session.
- Learn technique first, then increase intensity.
- Use progressive overload gradually.
